How to run Subtitle: as an adult, without hurting yourself. This post is my response to the 32-Bit Cafe "Back To School 2026" prompt: "Make an educational/informative page (blog post, tutorial, etc) that about something that "everybody already knows". Believe it or not, not everyone knows about this thing or knows how to do this other thing. But _you_ know; why not share that knowledge?" https://discourse.32bit.cafe/t/back-to-school-2026/5099 Premise I was in my late 20's when I first decided that I wanted to start running. There was a group of guys at the office that went on 30-40 minute runs over their lunch breaks, and I wanted to join them. Our office building had a full locker room, with showers and everything, so I thought that this would be a nice way to get some outdoor exercise in the middle of the day, with plenty of opportunity to get cleaned up for the rest of the workday afterwords. Before going out with the group, I did some short trial runs on my own, and they didn't go well. Just to provide some context around my starting point, I've always been a reasonably fit person: sports in high school, weight lifting in college, fairly active lifestyle post-college: lots of walking, hiking, some gym time, that sort of thing. Because of this, I assumed and expected that running was something that I could just start doing. Everyone knows how to run, right? It's just walking, but faster. Problems After only a couple runs, my knees were killing me. I've never had knee problems before, and I couldn't figure out what was wrong. Even if I ran slowly, or carefully, the pain in my joints only got worse. I talked to the guys at work, trying to figure out how to fix this situation, and they gave me a few tips along with some book recommendations to help me get started. I did some reading, I did some learning, and I was able to fix my problem. I started running more easily, more comfortably. The pain diminished and then went away entirely. I was able to run longer distances, often 6 or 7 miles with the lunchtime running group. On my own, I was often in the 8 to 10 mile range, a massive achievement for someone that never ran before. So what changed for me? There were really only three things I needed to fix. Strike The #1 difference maker was that I figured out where my foot was supposed to strike the ground while running. See, when I said that running is just like walking, only faster? That's entirely wrong, and will certainly result in injury. When walking, most people impact the ground with the back of their foot, near the heel, then rock forwards and push off with the front of their foot as they take a stride. Do not do this when running. This was the primary cause of all of my knee pain. Instead, you want to land softly on your mid-foot and push off while leaning forward. One of the books I read succinctly described what this should feel like: start standing; lean forward until you feel like you're going to fall; take a step to catch yourself; keep repeating that, and now you're running with good form. Shoes Shoes are always a contentious topic in this space. My advice is to not get too sucked into this (unless you want an entirely different hobby), but to go more minimal with the shoes until you've mastered your running form, you know what "good" and "bad" feel like, and you can identify when your form is starting to break down. Thick, supportive shoes won't save you from the impact (see what I did there?) of poor form, but they are likely to make it more difficult to learn. In my personal experience, I found it very difficult to master my form until I changed my shoes. You don't need to run barefoot or in specifically minimalist-style shoes either (although this is what I prefer nowadays). You just need something with a small enough drop (i.e heel lift) that you can easily land on your mid-foot instead of your heel. You don't even necessarily need a running shoe to start practicing this. Many popular street shoes like Vans or Converse are effectively zero drop. Using thicker shoes are fine, once you've mastered the basics. Particularly if you're someone that desires to start running faster and farther, you're likely to find some benefit. Combined with good form, more maximalist shoes can cut down on the general wear and tear of the activity. Stretch You will need to stretch, and there is no way to avoid this. I hated stretching in the beginning, and I was always tempted to skip it. This is a mistake. Even five minutes of basic stretching after a run will likely be enough to mitigate a lot of the stiffness and soreness you might feel as a beginner. Once you're running regularly, this is a necessary upkeep cost of the hobby. Which stretches you personally will benefit from most is something that you'll learn over time. I find that I absolutely need to do at least one hamstring stretch, and then the pigeon and frog poses from yoga. I typically try and do a few more, but these are my personal mandatory top three. When you become more advanced, you may wish to start using a foam roller as well, but in my experience this is not needed until you are running tens of miles per week. Conclusion Most able-bodied adults will be able to run without pain by following the simple steps I've outlined above. Make sure to start slowly, and stop if it hurts. Minor soreness is expected at first, but pain is not. This is your body is telling you that you're doing something wrong, so take the time to diagnose and correct the form problems that are causing you trouble. In addition to being great for your physical health, running can also be an outstanding activity for your mental health. For me, outdoor running - especially when I do it without headphones - induces a certain state of flow that I don't find anywhere else. And, surprisingly, the ability to run effectively has a really long tail as a physical activity we can handle as we age. I'm looking forward to doing this into my 70's and beyond, and I can't say that about many other forms of cardiovascular exercise. Finally, I'll leave you with a book recommendation. If you read one book on running, check out "Lore of Running" by Tim Noakes.
